How Much Caffeine Is in Tea? A Complete Guide

That makes an ordinary cup of tea roughly half as caffeinated as coffee, and it is the single most useful anchor number in this guide.

Every true tea carries caffeine because every true tea comes from one plant, Camellia sinensis. The plant manufactures caffeine as a natural insect deterrent and concentrates it in the parts it most needs to protect: the buds and youngest leaves at the tip of each stem. All six classes of tea, from white through dark, start from that same caffeinated leaf. Notice that every row is a range, not a point. The most careful public dataset behind those ranges is a study in the Journal of Analytical Toxicology that brewed 20 commercial teas at 1, 3 and 5 minute steep times and measured the results by gas chromatography. White, green and black teas ranged from 14 to 61 mg per serving, decaffeinated teas stayed under 12 mg, and the researchers reported no observable trend in caffeine concentration by tea variety. Any chart that assigns each tea class one tidy number is smoothing over that measured spread.

Per Gram or Per Cup? The Confusion Behind Every Chart

Caffeine charts disagree with each other constantly, and the usual reason is that they quietly measure two different things. Dry leaf can be ranked by caffeine per gram, which reflects the plant: bud-heavy teas score high, older-leaf teas score low. A brewed cup instead reflects everything the kettle did: how many grams went into the pot, how hot the water was and how long the leaf steeped.

The two rankings routinely contradict each other. A bud-rich white tea is expensive leaf material with plenty of caffeine per gram, yet it is often brewed with cooler water and gentle timing, so the finished cup lands mid-table. A robust breakfast blend made from broken leaf grades surrenders its caffeine fast to boiling water, so an unremarkable leaf can still produce one of the strongest cups of the day. Whenever a chart tells you a class of tea has a fixed caffeine level, ask which of the two measurements it took, because the answer usually dissolves the contradiction.

What Actually Changes the Caffeine in Your Cup

Four practical levers set the caffeine in the cup you actually drink, and the class of tea is the least reliable of them.

The steep-time curve is worth internalizing. Extraction research published by the American Chemical Society found that about a third of the available caffeine leaves the leaf in the first 30 seconds, around half is out by 60 seconds, and roughly 90 percent has extracted by the 5 minute mark. A forgotten teabag genuinely is a stronger dose, and a quick gongfu infusion genuinely is a lighter one.

Just as important is what does not drive caffeine: darkness. Oxidation, the process that turns green leaf toward black, transforms flavor and color chemistry but does not reliably raise caffeine. A brisk-looking mahogany cup and a pale jade one can carry nearly identical doses.

The White Tea Myth

For years, tea packaging and cafe menus have repeated the claim that white tea is the lowest-caffeine tea. The measured record does not support it. Bud-heavy white teas in the style of Silver Needle are made almost entirely from the young growth where Camellia sinensis concentrates its caffeine, and laboratory surveys have placed white tea samples across the full measured range rather than at the bottom of it.

The myth survives for an understandable reason: white tea tastes delicate, and delicacy reads as weakness. Its pale liquor and soft flavor come from minimal processing and gentle brewing, not from an absence of caffeine. Why Tea Feels Different: Caffeine Meets L-Theanine

Ask habitual tea drinkers why they prefer tea over coffee and most describe the same experience: alertness without the spike and crash. The usual explanation involves L-theanine, an amino acid nearly unique to the tea plant. A cup of green tea carries in the neighborhood of 10-15 mg of it alongside the caffeine, and shaded teas such as gyokuro and matcha carry the most, because shading pushes the leaf to hold onto its amino acids.

Human studies on the caffeine and L-theanine combination report steadier attention and less jitteriness than caffeine alone, though the research base is smaller and the effects more modest than supplement marketing suggests. The Strong End: Matcha and Gyokuro

Two Japanese teas sit well above the ordinary ranges, for two different structural reasons. Matcha is whole leaf, stone-ground and whisked into suspension, so nothing is left behind in a strainer: a standard 2 g bowl delivers about 60-70 mg of caffeine, and a thick koicha preparation made with double the powder scales accordingly. Gyokuro stacks three multipliers at once. The bushes are shaded for weeks before harvest, which raises caffeine and L-theanine in the leaf. The tea is then brewed at an unusually high leaf-to-water ratio, several grams for a small cup, with cool water and long steeps that still extract efficiently across multiple infusions. How to Cut Caffeine Without Giving Up Tea

Start by discarding the most repeated trick in tea folklore: the 30 second rinse. The claim is that briefly steeping and discarding the first pour removes most of the caffeine. The extraction data says otherwise. With only about a third of the caffeine surrendered in the first 30 seconds, a rinsed cup still delivers most of its usual dose, and you throw away a disproportionate share of flavor to get even that reduction.

The levers that genuinely work are the same ones that raise caffeine, pulled in the opposite direction. Steep for less time. Use cooler water. Measure less leaf. In a gongfu session, later infusions carry progressively less caffeine, so the back half of a session is naturally gentler than the front. Cold brewing helps too: because temperature is one of the two dominant extraction factors, leaf steeped for hours in refrigerator-cold water extracts caffeine slowly and gently rather than all at once. Decaf Tea: How the Caffeine Comes Out

Commercial decaffeination removes most, not all, of the caffeine, and the method matters for flavor. The gentlest widely used process runs pressurized carbon dioxide through moistened leaf until the CO2 reaches a supercritical state that dissolves caffeine selectively while leaving larger flavor and polyphenol molecules largely in place. Teas labeled as CO2 decaffeinated generally taste closest to their caffeinated originals.

The other common process washes leaf with ethyl acetate, a solvent that occurs naturally in tea and ripening fruit. It is cheaper and dominates the teabag aisle, but it is less selective, and drinkers often notice a flatter cup. Either way, the outcome is reduction rather than elimination: in the Journal of Analytical Toxicology measurements, every decaffeinated tea stayed under 12 mg per serving, and around 2 mg is typical of a well-processed cup. That residue is trivial for most people but worth knowing for anyone told to avoid caffeine entirely, for whom herbal infusions are the safer shelf.

How Much Is Too Much?

The two most cited regulators agree on the ceiling. The FDA names 400 mg of caffeine a day as an amount not generally associated with dangerous effects in healthy adults. The European Food Safety Authority reached the same daily figure in its 2015 scientific opinion on caffeine safety, adding that single doses up to 200 mg raise no concern and that habitual intake during pregnancy should stay under 200 mg a day. At 30-50 mg per cup, those limits translate to roughly eight cups of tea a day for a healthy adult, and about four during pregnancy, before counting coffee, chocolate or cola.

Averages are not individuals. Caffeine metabolism varies widely from person to person, and sleep quality, anxiety, certain medications and heart conditions all lower the sensible ceiling. If a late cup costs you sleep, move your last caffeinated pot earlier rather than arguing with your own physiology.
